If you take one thing from my nutrition coaching, take this: protein first, at every meal. Not protein only. Protein first.
Most people eat backwards. They fill the plate with the easy stuff — bread, pasta, the bowl of whatever's quick — and protein shows up as a garnish if it shows up at all. Then they wonder why they're hungry again in an hour and why the training isn't changing how they look.
Flip the order and a lot of problems get quieter on their own.
The rule: at every meal, eat your protein first. Target roughly 0.7 to 1 gram of protein per pound of bodyweight per day.
Why it works
Three reasons, plain and simple. First, protein is the most filling of the big three — a real portion of meat, eggs, or fish at the start of a meal takes the edge off, so the rest of the plate gets smaller without a fight. Second, your training is only as good as your recovery, and muscle is built out of the stuff. You can't train hard three days a week and eat like a rabbit and expect to look like you train. Third, it's a rule you can actually follow in the real world — restaurants, cookouts, work lunches. You don't need a scale. You need a habit.
What it looks like in a day
Say you weigh 180 pounds. Your target lands somewhere around 130 to 180 grams of protein for the day. That sounds like a lot until you break it down: a palm-and-a-half of protein at three meals plus one protein-forward snack, and you're there.
Breakfast: eggs first — three or four of them — then whatever else is on the table. Lunch: the chicken, the tuna, the beef — eat it before the chips get a vote. Dinner: protein hits the plate first, then a pile of vegetables, then the starch if there's still room and it fits your plan. Snack: Greek yogurt, cottage cheese, a shake. Nothing fancy.
The mistakes I see
Mistake one: protein powder as the whole plan. A shake is a tool, not a diet. Real food first, shakes to fill the gaps. Mistake two: one giant protein dinner trying to make up for a day of grazing. Your body does better with protein spread across the day — every meal, not one heroic one. Mistake three: "eating clean" with no protein target at all. Clean eating without enough protein is just expensive hunger.
